Timing · समय
What is the best time of day to practice Surya Namaskar?
Sunrise is considered ideal — the air is still cool, the stomach is empty, and the mind hasn't yet picked up the day's noise. Practising while facing the rising sun is also the traditional intent behind the name. If sunrise isn't practical, any time on an empty stomach works; consistency matters more than the exact hour.
Can I do Surya Namaskar in the evening or at night?
Yes. Evening practice is common for people whose mornings are tight, and it works well as a way to shed the day's tension. Late-night practice, especially a brisk round, can be overstimulating right before sleep for some people — if that's you, slow the pace or shift practice a couple of hours earlier.
How many days a week should I practice?
Daily practice is the traditional recommendation, even if it's just two or three rounds on busy days. If daily isn't realistic, four to five days a week still builds noticeable strength and flexibility within a few weeks. What matters most is not skipping for long stretches — the body responds to rhythm.
Is facing the actual sunrise necessary, or does the direction not matter?
It's traditional, not mandatory. Facing east at sunrise carries symbolic and practical value — natural light exposure early in the day supports circadian rhythm — but the postures, breath, and benefits hold regardless of which direction you face or whether the sun is visible.
Before You Begin ·
Should Surya Namaskar be done on an empty stomach?
Yes, this is the standard guidance. The forward folds and twists compress the abdomen, which is uncomfortable — and can cause nausea — on a full stomach. Morning practice naturally solves this since the stomach has emptied overnight.
How long after eating should I wait before practising?
A general guideline is 3–4 hours after a full meal, or about 1 hour after a light snack. Water is fine close to practice; a heavy or oily meal needs the longer gap.
Should I practice before or after a bath?
Either is fine, but most teachers recommend practising before bathing — the body sweats during practice, and bathing afterward washes that away and helps the muscles relax. If you bathe first, allow the body a few minutes to settle before starting, especially after a hot shower.
Do I need to warm up first?
Not strictly — the first couple of rounds, done slowly, serve as their own warm-up. If joints feel stiff (common in cold weather or first thing in the morning), a minute of gentle neck rolls, shoulder circles, and ankle rotations beforehand makes the early poses more comfortable.
What kind of surface or mat should I use?
A firm, non-slip yoga mat on a flat, even floor works best. Avoid soft beds or thick carpets — they make balance and hand-grounding harder — and avoid bare slippery floors, where the palms and feet can skid in plank and lunge poses.
What should I wear?
Loose or stretch-fit clothing that doesn't restrict the hips, shoulders, or spine. Practising barefoot is standard — it gives better grip and lets the feet flex naturally through each pose.
Foot & Body Positioning ·
Where exactly should the feet be placed in Hastapadasana (the forward fold)?
Feet stay together, hip-width at most, with weight spread evenly across both feet rather than sinking onto the heels or toes. Hands come to the floor beside the feet, fingertips in line with the toes — if hamstrings are tight, a soft knee bend is better than rounding the back to force the hands down.
How wide should the stance be in the lunge poses (Ashwa Sanchalanasana)?
The stepped-back foot lands far enough that the front knee stacks directly over the front ankle, not ahead of the toes. The back knee can rest on the mat for a gentler stretch, or lift for a stronger one — both are correct depending on strength and the stage of practice.
Should the heels touch the ground in Adho Mukha Svanasana (downward dog)?
Not necessarily, especially for beginners with tight calves — the priority is a long, straight spine, not flat heels. Bending the knees slightly to lengthen the back first, then working the heels down gradually over weeks, is the right progression.
What if I can't touch my toes or keep my knees straight?
Completely normal, especially early on. Bend the knees as much as needed in any forward fold, and let the hands rest on the shins or a block instead of the floor. Flexibility in these poses develops with repetition — forcing the stretch tends to strain the lower back and hamstrings rather than help.
Eyes & Gaze — Drishti ·
Where should the eyes look during each pose?
Traditionally, the gaze (drishti) follows the direction of the stretch: upward toward the thumbs in Hasta Uttanasana, toward the navel or feet in the forward fold, and forward or slightly upward in the raised-head poses like Bhujangasana and Ashwa Sanchalanasana. In neutral poses like Pranamasana and Tadasana, the gaze rests gently forward.
Should the eyes be open or closed?
Open, for the standard practice — balance, moving between poses safely, and gaze direction all need open eyes. Closed-eye Surya Namaskar exists as an advanced meditative variation, but it's for experienced practitioners on very familiar ground, not a beginner starting point.
Does gaze direction actually matter, or is it a minor detail?
It matters more than it looks. A consistent drishti keeps the neck aligned with the spine's curve in each pose, rather than twisting to look around the room, and it also anchors attention — one of the reasons Surya Namaskar functions as a moving meditation rather than plain exercise.
Why do we rub the palms and place warm hands over the eyes before opening them?
This is called palming, and it usually closes a pranayama or meditation sit rather than Surya Namaskar itself — but the same logic applies any time the eyes have been closed for a while. Two things are happening at once. Physically, rubbing the palms together generates real frictional warmth, and cupping that warmth over closed eyelids — without pressing on the eyeballs — relaxes the small muscles around the eyes, encourages blood flow to the area, and gives the eyes a few seconds of complete darkness before light returns, which is far gentler than snapping them open into a bright room. Traditionally, this moment also doubles as a conscious transition: the hands that were part of the practice pass on some of their warmth to the eyes — the first sense organ about to re-engage with the outside world — and many teachers use these few seconds to silently repeat one's sankalpa (intention) one last time before opening the eyes. Practical or symbolic, the point is the same: ease back into sight, rather than jolting into it.
Palming is also one of the core techniques taught on our Netra Yog — Yoga & Pranayama for Better Vision page, where it's used specifically to relieve screen-related eye strain.
Breathing ·
What is the breathing pattern across the twelve poses?
One breath per posture, alternating: inhale on poses that open or lift the chest (Hasta Uttanasana, Ashwa Sanchalanasana, Bhujangasana), and exhale on poses that fold or compress (Hastapadasana, Adho Mukha Svanasana, Ashtanga Namaskara). Pranamasana at the start and Tadasana at the end are typically a natural, relaxed breath.
What if I lose track of the breath-pose sync?
Just keep breathing and keep moving — never hold the breath to force the sync back. The coordination sharpens naturally with repetition over days and weeks; in the meantime, smooth, continuous breathing matters far more than hitting the "correct" inhale or exhale on any single pose.
Can I hold my breath at any point in the sequence?
Not as standard practice. Some lineages briefly retain the breath in Ashtanga Namaskara or hold a static plank between rounds, but for beginners the safer default is continuous breathing throughout, with no deliberate retention (kumbhaka) until a teacher introduces it directly.
Should I chant the mantras or count breaths instead?
Either works, and neither is required. Chanting the twelve beej mantras (Om Mitraya Namaha, and so on) mentally or aloud gives the mind a focal point in place of counting, but a silent count or simply following the breath serves the same purpose of keeping attention on the practice rather than wandering.
Beginners & Experienced Practitioners ·
How many rounds should a beginner start with?
Two to four slow rounds is a sensible start, prioritising correct form over count. It's far more useful to do four rounds with attentive alignment and breath than twelve rushed ones — the benefit comes from the quality of movement, not just the repetition.
How fast should each round be?
Beginners should move slowly, holding each pose for a few natural breaths rather than one quick inhale-exhale, to let the body learn the shape safely. As comfort and strength build, the pace can shift to the classical one-breath-per-pose rhythm, and later to a brisk, cardio-style vinyasa if that's the goal.
What's the real difference between beginner and advanced practice?
Mainly pace, depth, and rounds — not different postures. Beginners hold poses longer with modifications (bent knees, blocks, shorter lunges); advanced practitioners flow continuously, go deeper into each stretch, and often complete many more rounds at a faster, more dynamic pace, sometimes adding jump-throughs or jump-backs between poses.
When should I increase the number of rounds?
Once the current count feels comfortable and the breath stays even through the last round, not before. A common approach is adding one round every few days, working up toward 8–12 rounds for a solid daily practice — though even 4–6 rounds, done consistently, offer real benefit.
Effort & Strength ·
Which pose in Surya Namaskar requires the most physical effort/energy?
The plank-to-floor transition — Chaturanga Dandasana in the Ashtanga/Vinyasa-style sequence, or its classical-Hatha equivalent, Ashtanga Namaskara (the eight-limbed salute) — is consistently identified as the most physically demanding pose in Surya Namaskar. This is the step where the body, held in a straight plank, is lowered with control toward the floor using arm, shoulder, chest, and core strength alone, rather than dropping under gravity.
What the research shows: A 2016 electromyography (EMG) study from the University of Miami, published in Complementary Therapies in Medicine, measured activation across 14 muscle groups through all 11 poses of Surya Namaskar A and B. It found the triceps brachii showed its highest activation specifically during Chaturanga Dandasana — more than in any other pose in the sequence — confirming what yoga-anatomy texts have long described qualitatively.
Why this pose demands more, biomechanically:
• Full bodyweight, horizontally loaded: unlike standing or seated poses, the entire body weight is suspended between just the hands/toes, with gravity acting perpendicular to the spine — a much higher relative load on the shoulders, chest, and wrists.
• Eccentric + isometric combination: lowering with control (eccentric contraction) while simultaneously bracing the core to prevent the hips from sagging or piking (isometric hold) is more metabolically demanding than a purely dynamic or purely static pose.
• Multi-joint, multi-muscle recruitment: triceps, pectorals, anterior deltoids, serratus anterior, rectus abdominis, and the wrist flexors/extensors all fire together — very few other poses in the sequence recruit this many muscle groups at near-maximal effort simultaneously.
• Highest injury/strain association: yoga-anatomy literature and teacher-training materials consistently flag this pose as the most common site of wrist and shoulder strain in the entire sequence — practical evidence of just how much load it carries, especially when done with poor elbow alignment (elbows flaring instead of tracking back along the ribs).
Runner-up: Adho Mukha Svanasana (Downward-Facing Dog) is the next most demanding — it engages the shoulders, hamstrings, calves, and core simultaneously and is frequently cited as a major contributor to per-round calorie expenditure, though it's a static hold rather than the loaded eccentric movement that makes Chaturanga/Ashtanga Namaskara the top of the list.
Practical takeaway: because this is the highest-effort, highest-injury-risk step, beginners are best served lowering the knees to the floor first (a "half Chaturanga") rather than attempting the full unsupported lower — building the specific strength for the full version over weeks, not days.
Precautions & Common Doubts ·
Can I practice during menstruation?
Views differ across traditions. Many modern teachers consider gentle practice fine if it feels comfortable, while some classical schools advise skipping inversions and intense abdominal compression during the first couple of days. Above all, follow what the body signals — rest or a lighter round is always a reasonable choice.
Is it safe during pregnancy?
Deep backbends, strong abdominal compression, and forceful forward folds are generally not recommended during pregnancy, especially past the first trimester. Prenatal-adapted sequences exist, but this is a case where guidance from a qualified prenatal yoga teacher and a doctor's clearance matters more than general instructions.
Who else should avoid or modify the practice?
People with uncontrolled high blood pressure, hernia, recent abdominal or back surgery, or an acute lower-back or wrist injury should modify or skip specific poses, and ideally learn a suitable variation from a qualified teacher rather than following a general sequence unsupervised.
What should I do right after finishing my rounds?
Stand or lie still for a minute and let the breath and heart rate settle before rushing into the next task. Many practitioners close with a short Shavasana (lying relaxation) or a few minutes of seated stillness — this lets the body absorb the practice rather than snapping straight from movement to activity.
After Practice — Food & Drink ·
How long should I wait before eating after Surya Namaskar or asanas?
A general guideline is 20–30 minutes before eating anything. This lets the breath and heart rate settle and gives the digestive system a moment to shift out of "movement mode" before taking on food — eating too soon can feel heavy or slightly nauseating.
What should I drink first, right after practice?
Plain water at room temperature is the simplest, safest choice. Coconut water is a widely recommended step up — it replenishes electrolytes naturally, without added sugar. Avoid ice-cold or carbonated drinks right after practice: in Ayurveda, cold drinks are considered to dampen Agni (digestive fire) right when the body is warm and digestion is most receptive.
Are there other good drinks besides water and coconut water?
Once the initial 20–30 minutes have passed, warm options are traditionally favoured: warm turmeric milk (haldi doodh), a warm herbal tea, or warm water with lemon and a little honey. Fresh fruit or vegetable juice without added sugar is also fine — many practitioners simply add fruit to their routine after starting a regular practice, more than any other single change.
What foods are best to eat after practice?
Ayurvedic guidance consistently favours warm, light, easily-digestible food over cold or raw options right after practice. Good choices include a banana or other soft fruit, a small bowl of warm kitchari (rice and moong dal with turmeric and cumin), ragi or oats porridge, soaked almonds, or a lightly spiced vegetable soup with ginger. Save heavier meals for later once the body has fully settled.
What's best to avoid right after practice?
Ice-cold drinks, carbonated or aerated beverages, fried or greasy food, heavy meat-based meals, and anything very spicy or high in processed sugar. These are considered Rajasic or heat-aggravating in yogic dietary thinking, and can undercut the calm, settled state the practice just built.
Does this advice change for evening practice?
The same core principle holds — wait 20–30 minutes, favour warm and light. In the evening, many practitioners follow practice with dinner 2–3 hours later rather than immediately, which also supports the sleep-friendly evening routine covered on our Yog for Fast Sleep & Easy Mornings page.
