Thumb Rule of Breathing in Yogasana Inhale while opening, lifting, or bending the body backward (chest expands) — exhale while bending forward, twisting, or compressing the body (chest contracts). Hold each final position with slow, normal breathing. This is the same principle followed in the Common Yoga Protocol (Ministry of AYUSH, Govt. of India) and applies to every pose below.

⏰ Best Time to Practice

Traditional yogic practice and Ayurveda both point to the early morning — commonly called Brahma Muhurat — as the best window for yogabhyas and pranayama: the air is cooler and cleaner, surroundings are quieter, and the mind is naturally calmer before the day's activity begins. By definition, Brahma Muhurat is a fixed 48-minute window that runs from 96 minutes to 48 minutes before local sunrise — so its clock time shifts with the seasons.

Brahma Muhurat in Noida, India/ नोएडा में ब्रह्म मुहूर्त ☀️ Summer (~Jun 21, sunrise ≈ 5:23 AM): ≈ 3:47 – 4:35 AM ❄️ Winter (~Dec 21, sunrise ≈ 7:00 AM): ≈ 5:24 – 6:12 AM ☀️ गर्मी (~21 जून, सूर्योदय ≈ 5:23 AM): ≈ 3:47 – 4:35 AM   ❄️ सर्दी (~21 दिसंबर, सूर्योदय ≈ 7:00 AM): ≈ 5:24 – 6:12 AM

These are the two solstice extremes for Noida; on any other date the window falls in between, always 96–48 minutes before that day's local sunrise. For a group of 20+, assembling exactly within this window (especially the summer 3:47 AM start) usually isn't practical — starting the formal session shortly after Brahma Muhurat ends, as light improves, is a safe and reasonable compromise that still keeps most of its calm, cool benefit.

Ideal wake-up time: to catch Brahma Muhurat itself, wake by its start time above (≈ 3:45 AM in summer, ≈ 5:25 AM in winter for Noida) — or, for a more realistic group routine, simply wake early enough to leave the ~90-minute gap below before the session.

Why wait ~90 minutes after waking? Right after waking, the body is still stiff from sleep, the mind carries some grogginess (sleep inertia), and the body's natural wake-up hormone (cortisol) is still surging — none of this is the ideal state for asana or pranayama. A gap of about 90 minutes lets the body loosen naturally, the mind fully wake up, and gives enough time for the bladder and bowel to empty and for the stomach to stay genuinely empty — without an artificial, forced fast. This is also why "empty stomach" and "ideal timing" go hand in hand in this guide.

Wake-up time + ~90 minutes = Ideal practice start timeजागने का समय + ~90 मिनट = अभ्यास शुरू करने का आदर्श समय

Put together for a 20+ group in Noida: a practical session start is shortly after Brahma Muhurat ends, once there's a little more light — roughly 5:00–5:30 AM in summer and 6:30–7:00 AM in winter. Either way, the same rule holds: whatever time your group wakes, leave the ~90-minute gap above before starting.

🚫🍷 Alcohol & Yoga Don't Mix

Government of India: the Ministry of AYUSH's Common Yoga Protocol lists Śauca (purity of body, surroundings, and mind) and Yuktāhāra (appropriate, moderate diet and lifestyle) among the foundational prerequisites for practice. Separately, peer-reviewed research conducted under India's Ayushman Bharat wellness programme — the S-VYASA-led Niyantrita Madhumeha Bharata study, covering over 30,000 participants nationwide — documents alcohol as a major risk factor that the country's yoga-based public health initiatives are specifically designed to help address.

Vedic reference: the Śatapatha Brāhmaṇa (VI.1.3.10), part of the Vedic corpus attached to the Yajurveda, explicitly distinguishes Soma — associated with truth (satya) and light (jyotiṣ) — from Sura, or alcohol — associated with untruth (anṛta) and darkness (tamas) — stating that it weakens a person physically, morally, and intellectually. This is among the earliest textual roots of the sattvic/tamasic framework still used in yogic and Ayurvedic thought today.

Rule of thumb: leave at least 12–24 hours (ideally more) between alcohol and practice, and never practice while still feeling its effects.

3–5 min

Gently loosen every major joint top-to-bottom before any asana. This order is intentional — it warms the body sequentially from head to feet, which is the safest sequencing for a mixed-ability group.

1. Neck(गर्दन)Slow up-down, side-side, rotation — 5 counts eachधीरे ऊपर-नीचे, दाएं-बाएं, गोलाई में घुमाएं — प्रत्येक 5 बार

2 Core Yogasanas — The Minimalist Sequenceमुख्य योगासन — न्यूनतम अनुक्रम ~20 min

Surya Namaskar (Sun Salutation) — optional, 3–5 slow rounds. It's a natural bridge between warm-up and asanas, so it is kept here rather than mixed into any one posture group. Skip it if the group includes many beginners or limited time.

Standing(खड़े होकर)

1TadasanaMountain PoseEstablishes posture and grounding — always the base pose before other standing asanas. 🤲 Mudra: Anjali Mudra — palms joined at the chest. 30–45 sec

3TrikonasanaTriangle PoseLateral stretch; a good closer for the standing set. 🤲 No separate mudra — hands are functionally engaged, one reaching down and one reaching up. 20–30 sec/side

Seated(बैठकर)

1Titli AsanaButterfly PoseGentle hip-opener; a safe way to transition onto the floor. 🤲 No separate mudra — hands hold the feet. 30–45 sec
2PaschimottanasanaSeated Forward BendWhole back-body stretch; knees may stay bent for tight hamstrings. 🤲 No separate mudra — hands hold the feet, shins, or ankles depending on flexibility. 30 sec
3Ardha MatsyendrasanaHalf Spinal TwistTwist as counter-pose to the forward bend, re-mobilising the spine. 🤲 No separate mudra — one hand braces behind the back, the other holds the opposite knee. Modify
For a large mixed-ability group, offer the simpler Vakrasana (simple cross-legged twist) as the default, keeping full Ardha Matsyendrasana optional for those comfortable with it.

1BhujangasanaCobra PoseMild backbend — safe starting point for everyone. 🤲 No separate mudra — palms press into the floor under the shoulders. 15–20 sec
2DhanurasanaBow Pose OptionalDeeper backbend — placed after Cobra, before the resting Makarasana, since intensity should build then release. 🤲 No separate mudra — hands grip the ankles. Skip if: back pain, high blood pressure, hernia, or pregnancy in the group — very likely in 20+ people. 10–15 sec
3MakarasanaCrocodile PoseFull relaxation after backbends — moved here (last) as the counter-pose that releases the lower back before moving on. 🤲 No separate mudra — hands stack under the forehead or chin for resting. 30–40 sec
Order corrected: Cobra → Bow → Crocodile. Placing Crocodile last lets it do its job as an active-recovery pose after the two backbends, instead of interrupting them.

1PawanmuktasanaWind-Relieving PoseGentle, safe for nearly everyone; a good first supine pose. 🤲 No separate mudra — hands clasp the shin(s), hugging the knee(s) to the chest. 20–30 sec/side
2Setu BandhasanaBridge PoseMild backbend and hip strengthener; a natural progression from Pawanmuktasana. 🤲 No separate mudra — hands stay flat beside the body or interlace under the lower back. 15–20 sec
3NavasanaBoat Pose OptionalCore-intensive and raises effort/BP noticeably — kept last and optional rather than mandatory for a 20+ mixed group. 🤲 No separate mudra — arms extend forward, parallel to the floor, for balance. Skip if: back pain, hypertension, or pregnancy — offer bent-knee "half boat" as the gentler option, or simply rest. 10–15 sec
Order corrected: Boat Pose moved to the end and marked optional — it's more demanding than the other two and works best as an add-on for those who are ready, not a default for the whole group.

Resting(विश्राम)

1BalasanaChild's PoseGentle forward rest; releases the lower back after the supine work. 🤲 No separate mudra — arms extend forward, palms down, or rest alongside the body. 30–40 sec
2ShashankasanaHare / Rabbit PoseAdded so this group has at least three poses — a calming forward fold that settles breath and mind before final relaxation. 🤲 No separate mudra — arms extend forward, palms down on the mat. 30–40 sec
3ShavasanaCorpse PoseFull relaxation — always the final pose of the asana sequence. 🤲 Mudra: palms open and facing upward beside the body, fingers relaxed — a receptive, letting-go gesture. (Some also add Chin Mudra here for a deeper meditative stillness.) 2–3 min

3 Essential Pranayamaआवश्यक प्राणायाम 8–10 min

Sit in Sukhasana, Vajrasana, or Padmasana — or on a chair, feet flat, spine tall, for anyone with knee or hip limitations. Spine erect throughout.

1. Kapalbhati1–3 min

Energising, forceful-exhale breath — done first, while the group is most alert. Skip/reduce if: pregnancy, hypertension, hernia, or recent abdominal surgery.

🤲 Mudra: Gyan Mudra (Jnana Mudra) — thumb and index fingertip touching, other fingers extended, backs of hands resting on the knees, palms up.
2. Anulom Vilom2–3 min

Alternate-nostril breathing — balances the nervous system after the stimulating Kapalbhati. Safe for almost everyone.

🤲 Mudra: Vishnu Mudra on the right hand — fold the index and middle fingers into the palm, keep the thumb, ring, and little fingers extended, and use the thumb/ring finger to alternate closing each nostril. Left hand rests in Gyan Mudra on the left knee.
3. Bhramari3–5 min

Humming-bee breath — most calming of the three, placed last to settle the group into stillness before closing.

🤲 Mudra: for a large group, the simple version is safest and easiest to cue together — gently plug each ear with a thumb or index finger cartilage-side, rest the other fingers lightly over closed eyes. (Traditional/advanced variant: Shanmukhi Mudra — closing eyes, ears, and nostril-sides with the fingers of both hands; best left to those already familiar with it, not cued to an entire group at once.)
Order confirmed correct: energising (Kapalbhati) → balancing (Anulom Vilom) → calming (Bhramari) is the standard, safest sequence for a mixed group moving toward stillness.
ॐ ॐ ॐ

Chant Om at least three times! — at the start or at the end of the session, whichever suits the group's flow.
